Sore after training? What actually speeds up recovery

If you have ever woken up two days after a hard session barely able to sit down on the stairs, you have met DOMS: delayed onset muscle soreness. It is completely normal, it is not a sign you have done damage, and the good news is that how quickly you shake it off is largely in your hands.
Here is the honest version. There is no magic trick that erases soreness overnight. But a handful of basics genuinely speed recovery, and a lot of the popular stuff does very little. I train for Ironman and I treat bodies for a living, so this is what I actually tell the people I work with across Doncaster.
Sleep is the one that beats everything
If you only fix one thing, fix your sleep. It is when your body does the real repair work, and no supplement, gadget or treatment comes close to replacing it. Aim for a consistent seven to nine hours, especially the night after a hard session. Miss it and everything else on this list works less well.
Fuel and water, not just on race day
Muscles rebuild with protein and refill their energy stores with carbohydrate, so getting a proper meal in within a few hours of a hard session pays you back the next day. Dehydration makes soreness and stiffness feel worse, so drink steadily through the day rather than trying to catch up all at once.
Move, gently
The instinct after a brutal session is to sit still. A little easy movement the next day does more good: a walk, an easy spin, some light mobility. It keeps blood moving through the muscle and tends to ease the stiffness faster than complete rest. This is "active recovery", and it is one of the most underrated tools there is.

The basics above do most of the heavy lifting. Where I come in is for the stubborn stuff: a tight calf that will not let go, a niggle that keeps flaring up, or the deep fatigue that sets in when you are training hard week after week.

What I would not bother stressing about
Plenty of recovery trends promise a lot and deliver little. Do not lie awake worrying that you have not done an ice bath, foam-rolled for an hour, or bought the latest gadget. Get the sleep, food, water and gentle movement right first. Everything else is a bonus on top of those, not a substitute for them.
